Protein intake is the single most important dietary variable for maximizing Muscle Protein Synthesis (MPS) and preserving lean tissue during a body recomposition or fat loss phase. However, bro-science recommendations of “2 grams per pound of bodyweight” often lead lifters to overconsume protein at the expense of energy-yielding carbohydrates.

Let’s examine what the highest-quality peer-reviewed evidence actually shows.

The Meta-Analysis Baseline: Morton et al. (2018)

The landmark 2018 meta-analysis by Dr. Robert Morton and colleagues analyzed 49 randomized controlled trials involving 1,863 participants to determine the relationship between protein intake and muscle gain.

Key Findings:

  1. Muscle building benefits plateaued at 1.62 g/kg of total body weight per day (~0.73 g/lb).
  2. To account for individual variance and confidence intervals, 2.2 g/kg (1.0 g/lb) covers 98%+ of all natural lifters aiming for maximal muscle growth.

Goal-Specific Protein Guidelines

1. Caloric Surplus (Lean Bulk): 0.85 – 0.95 g/lb

During a lean bulk, carbohydrates and fats provide ample energy and exert a strong “protein-sparing” effect. You do not need excessive protein when energy availability is high.

  • Target: 0.85 – 0.95 g / lb (1.8 – 2.1 g / kg)

2. Maintenance & Body Recomposition: 1.0 g/lb

For lifters maintaining bodyweight while building muscle, 1.0 g/lb (2.2 g/kg) provides the optimal amino acid availability for repair.

  • Target: 1.0 g / lb (2.2 g / kg)

3. Caloric Deficit (Aggressive Cut): 1.1 – 1.3 g/lb

During a calorie deficit, glycogen stores are depleted, and gluconeogenesis increases. Higher protein intakes protect lean muscle mass from breakdown and provide high satiety.

  • Target: 1.1 – 1.3 g / lb (2.4 – 2.8 g / kg of lean body mass)

Protein Quality & Per-Meal Distribution

  • Leucine Threshold: Aim for 3 to 4 grams of leucine per meal (equivalent to ~30-40g of high-quality whey, eggs, chicken, or beef) to trigger maximal mTOR signaling.
  • Meal Frequency: Distribute your total protein evenly across 3 to 5 meals per day separated by 3 to 5 hours.
